How this estimate is built
We start from a base of 30–35 ml per kg of body weight (a commonly used clinical rule-of-thumb range), add roughly 350 ml for every 30 minutes of exercise to cover sweat loss, and add a climate allowance for hot/humid conditions. The result is an estimate range, not an exact prescription.
Signs you might need more water
- Dark yellow urine. Pale, straw-colored is generally the sign you're well hydrated; the darker it gets, the more your body's asking for fluids.
- Headaches and low energy. Easy to miss, but one of the earlier signs of mild dehydration.
- Waiting until you feel thirsty. By then you're usually already a bit behind — sipping through the day works better than waiting for thirst to remind you.
One thing worth knowing: fruits, vegetables (watermelon, cucumber, oranges), and dishes like dal or curries with a lot of liquid in them already count toward your total. You don't need to hit the full number from plain water alone.
